% O) ]$ j. B' T4 H4 ~: l7 m: ?Both of excercises can use dumbbells or barbells as weights. 8-20 reps for more definition purpose, lighter weights; close to 8 reps for strength training and muscle building, heavier weights.

! R( ^$ E4 S2 z' z$ t% I/ S3.normorly take protein within 30 minutes right after workout, for recover body and muscles rebuild. I don't trust protein shock, since worry about side effect. Personally boiled eggs/ fish are my favor., y- u! h: J, e! K* Z
